Full Marathon Goal Times: Difficulty and Typical Prep Time

These prep times are only rough guidelines — they vary a lot based on your current fitness, training frequency, and age. To judge whether you can be ready for a race a certain number of months from now, compare your current fitness against the baseline column above.

Goal-Setting Tips
  • If your race is less than 3 months away, make finishing your top priority
  • If you’ve never run a half marathon, work up to sub-4:00 gradually — finish first, then sub-4:30
  • If sub-4:00 feels out of reach, locking in sub-4:30 first is the fastest route to it

3 Principles Behind Every Full Marathon Plan

These three principles apply no matter your goal time. Without understanding them, no amount of training will be efficient.

Principle 1: Build Up Volume

A study analyzing 119,452 marathon runners found a very strong correlation between training volume and marathon time※1. In other words, mileage is the single factor most directly tied to your result.

A study of 917 Boston Marathon finishers found that, for both men and women, weekly mileage of 64–68 km was statistically associated with faster times※3. In other words, if you can sustain 60–70 km a week, you’re setting yourself up for a good time.

That said, you can’t ramp up mileage overnight. To avoid injury, the standard rule is to increase weekly mileage by no more than 10% over the previous week.

Principle 2: 80% of Your Training Should Be Easy

Research on elite runners found that top athletes run roughly 80% of their sessions at a blood lactate level under 2 mmol/L — a conversational pace, or E-pace※4. The idea that “harder is always better” is wrong; easy running is what actually builds your marathon base.

A 16-week study of 120 recreational runners found a pyramidal pattern (mostly low intensity with some moderate work) worked better for beginners, while a polarized pattern (low and high intensity, with little in between) worked better for experienced runners※5. In short, matching your intensity distribution to your experience level is what maximizes results.

  • E-pace (Easy pace): A conversational jogging pace, roughly 65–75% of max heart rate
  • M-pace (Marathon pace): Your goal marathon race pace — a bit faster than E-pace

  • I-pace (Interval pace): Interval pace — close to all-out effort for 3–5 minutes

Finish or Sub-5:00: A 16-Week Program for Beginners

Who This Section Is For
  • Prep time: 4–6 months (a 16-week program)
  • Weekly mileage: 25–50 km by the end of the program
  • Baseline: You’ve never run before, or you’re just getting started

The 16-week program below is based on the White Program in Jack Daniels’ Running Formula, 4th edition※2. It’s split into four steps that gradually extend your running time.

Aim for 3–4 sessions a week. Spreading 3–4 runs across 7 days with rest days in between supports recovery and adaptation better than running 3 days in a row. If a step starts feeling too easy, you can move on to the next one.

Step 1 (Weeks 1–4): Alternating Walking and Running

Run at a pace where you can still talk. It should feel almost effortless.

Step 2 (Weeks 5–8): Extending to 40 Minutes of Running

Even if you feel like you could push further, don’t jump your running time up all at once. Running too much before your body adapts can lead to knee pain and other issues. Keep the same “can still talk” pace as Step 1.

Sub-4:30 means holding 10:18/mile (6:24/km) for the full 42.195 km. The key is stacking up E-pace mileage while adding one M-pace run per week.

The long run (Sunday) is the single most important workout in this phase. A study analyzing 4 million marathon data points found that many runners hit a sharp pace drop-off past 30 km — the “30K wall”※6.

Building fat-burning capacity through long runs, and learning to run in a way that conserves glycogen, is your defense against the wall.

Sub-4:30 Training Tips
  • Stick strictly to a “can still talk” pace on E-pace runs — running them too fast leaves you fatigued and lowers the quality of your key workouts
  • Start M-pace runs at 15–20 minutes and gradually extend from there
  • Being able to complete one or two 30 km (or 3-hour) long runs builds real confidence heading into race day

Sub-4:00: Training Plan and Weekly Schedule

  • Prep time: 6 months to 1 year (assuming you already have an E-pace base)
  • Weekly mileage: 50–65 km at peak
  • Baseline: A sub-2:00 half marathon and a full marathon finish (or equivalent fitness)

Sub-4:00 means holding 9:09/mile (5:41/km). At this level, E-pace runs alone aren’t enough — you need quality work that combines threshold (T-pace) runs and M-pace runs.

A study of recreational runners found that Zone 2 volume (roughly equivalent to M-pace) was the factor most strongly linked to marathon time※7. Adding one M-pace run per week is the key to breaking 4:00.

Tapering Before Race Day

Gradually cutting your training volume in the 3 weeks before race day — tapering — is essential for maximizing your performance.

A meta-analysis pooling 27 studies found that a well-executed taper can improve performance by roughly 3%※10. In other words, tapering correctly alone can be worth 3–4 minutes off your time.

A study analyzing over 158,000 recreational runners found that those who followed a disciplined 3-week taper were a median of 5:32 (2.6%) faster※11.

The Basic Principles of Tapering

  • Cut volume: Reduce mileage down to 40–60% of your peak, decreasing steadily week by week
  • Keep intensity: Continue M-pace and T-pace work without dropping quality
  • Keep frequency: Don’t cut the number of sessions — only cut the volume

The most common mistake is dropping intensity along with volume. Running only at easy paces during the taper lets your body go flat. The right approach is to keep your usual paces and shorten only the distance.

Race Day: Pacing Strategy and Fueling

Pacing: Starting Too Fast Is Your Biggest Risk

Most marathon meltdowns come down to going out too fast in the first half. An analysis of 4 million data points found that runners who started fast were far more likely to slow dramatically in the second half※6.

On race day, start at a pace where you could still hold a light conversation — somewhere between E-pace and M-pace. Running the first 5 km 5–10 seconds/km slower than goal pace, then checking how you feel before pushing on, is the safer approach.

Fueling: Make the Most of Aid Stations

The rule for hydration is to drink before you’re thirsty. Aid stations are there for everyone — use them.

How you spend your time outside of training matters just as much for the quality of your workouts.

Habits That Maximize Your Training
  • Diet: Get enough carbohydrates around high-intensity sessions especially. On moderate-to-easy days, moderate fat intake is fine too
  • Sleep: Get 7–8 hours. Sleep deprivation raises RPE, making the same pace feel harder than it should
  • Self-care: Use post-run stretching, icing when needed, and recovery wear to support recovery
  • Injury prevention: Knee pain, IT band syndrome, and plantar fasciitis are mostly caused by overtraining and the wrong shoes. Rest early if something feels off

Resting when you’re sore or tired is part of training too. Staying consistent over the long run is what actually drives your time down.
