If you’re training for a 10000m (10K), your reasons probably vary. Some of you race the 5000m and 10000m as your primary track events. Others are using the 10K as a speed-building tool on the way to a faster marathon.
Whatever your ultimate goal, the approach to running a fast 10000m barely changes. This article breaks down exactly how to train for it.
When I first got serious about running, I built my training plan around Jack Daniels’ Running Formula and used it to improve my times significantly.
Looking back after studying exercise physiology, though, I realized there was a lot I hadn’t fully understood just from reading the book.
By the end of this article, you’ll understand the theory behind fast 10000m training, know exactly what needs to be your priority, and walk away with a concrete training plan.
Training Theory Fundamentals

Your 10K time comes down to three main factors: VO2max, lactate threshold (LT) speed, and running economy※1. Improving all three in balance is the fastest path to a faster time.
The optimal training approach varies from runner to runner, but there are training principles that hold true for most people.
Discovering Jack Daniels’ Running Formula was a turning point for me — my times improved dramatically. Daniels’ approach also emphasizes training methods that keep injury risk low, so I got hurt less often, too.
Another resource worth knowing is Lydiard’s Running Training, the method used by Aoyama Gakuin University’s famous ekiden (relay) team, also published as a book.
Both are fairly dense reads, but if you plan to keep raising your goals over time, they’re worth working through at least once.
10K Training for Beginners: An 8-Week Program
If you’ve never run a 10K, or you’re not sure you can finish one, start with the 8-week program in this section.
The biggest risk for beginners is dropping out due to injury. One study found that only 27% of beginners who started a running program completed it, with injury as the leading cause of dropout※2. In the first few weeks, holding back even when you feel like you could push further is the key to sticking with it.
8 Weeks, 3 Days a Week: Your First 10K Plan
This plan combines walking and jogging to build you up to running 10K over 8 weeks. Each session runs roughly 40–60 minutes. “Jog” means an easy, conversational pace.

Once you can finish a 10K after these 8 weeks, move on to the goal-time training below (later in this article).
Intermediate to Advanced: A Step-by-Step Plan to Race Faster
How Much Should You Run?
I see weekly mileage as a byproduct of doing the training you need — not something to chase for its own sake. This matters even more when the 10000m is your main goal, since mileage matters less than it does for marathon training.
Among elite runners, marathoners typically log 800–1,000 km per month, while 5000m/10000m specialists tend to run around 640–800 km.
When I was running 10000m times in the low 33-minute range, my own monthly mileage was around 400–500 km.
I was training for half and full marathons at the time and raced 10K road races alongside that, so my mileage was probably on the higher end for a 10K specialist.
That doesn’t mean you can get away with less volume just because it’s a 10K. Balance quality and quantity, and stay within a training load your body can actually recover from.
Whether it’s the 10000m or any other distance, I believe you need roughly six months to properly build toward a fast race.
That said, if you’re working toward a full marathon, you can fold a 10K race into that training cycle as one of its steps.
Using the plan below as a template, you’d spend 2 months in the base phase and 2 more months combining the build and race-specific phases to prepare for the 10K. From there, you can transition smoothly into marathon-specific training.
Step 1 — Base Building Phase
Base-phase training looks similar whether you’re building toward a 10000m or a full marathon. Here’s what to focus on during this phase:
- Maximize training volume
- Spend the most time building aerobic capacity
- The only phase where you can safely add speed work far from race pace
The base building phase is when your training volume — weekly distance — is at its highest point in the whole build toward your goal race.
Building up volume here creates the durability and recovery capacity you’ll need to handle the high-intensity, 10000m-specific training coming in Steps 2 and 3.
Higher training volume increases the number of mitochondria in your muscles, building the basic aerobic capacity everything else is built on.
The base phase is also the easiest time to include training far from race pace — raising your top-end power here pays off once the workouts get race-specific later on.
Here’s a sample base-phase training week if the 10000m is your goal.
- Monday: Off
- Tuesday: 60-min moderate run + 6 strides
- Wednesday: LT pace run or LT intervals
- Thursday: 60-min easy jog + 6 strides
- Friday: Off
- Saturday: Hill training
- Sunday: Long run (90 min)
In the base phase, work in LT-intensity training, hill training, and a long run — one of each per week.
An LT pace run is different from a T-pace run — it’s also known as sweet spot training (SST).
For hill training, run up a 150–300m hill (3.0–5.0% grade) at roughly your 3000m–5000m race pace, then jog back down for recovery. Aim for around 2,000–4,000m of total hard running.
If you want to focus more on raising top-end power, shortening each rep to 50–100m at a faster pace works well too.
If the faster pace feels too demanding — especially if your target race is the 10000m — you can drop to roughly 10000m race pace and extend both the rep distance and total volume instead.
Include one long run per week. The 10K is a legitimate long-distance event in its own right — 120 minutes is ideal, but aim for at least 90.
Step 2 — Build Phase
Here’s what to focus on during the build phase:
- Introduce high-intensity training (88%+ VO2max) to improve mitochondrial function
- Gradually add training closer to 10000m race pace
- Maintain the aerobic capacity you built in the base phase
The build phase is when you introduce high-intensity work. Research on multiple groups of runners has shown that interval training at 90–95% of max heart rate raises VO2max more efficiently than moderate-intensity continuous running※3. In other words, it raises a ceiling that slow, steady mileage alone can’t reach.
As you build toward your 10000m, gradually add training closer to race pace to improve running economy and race-specific fitness.
At the same time, work to maintain the aerobic capacity and base speed you built during the base phase. Here’s a sample build-phase training week:
- Monday: Off
- Tuesday: 60-min easy jog + 6 strides
- Wednesday: T-pace run
- Thursday: 60-min easy jog + 6 strides
- Friday: Off
- Saturday: Short intervals
- Sunday: Long run (90 min)
T-pace here refers to Daniels’ T-pace — roughly OBLA intensity (88–92% HRmax), a fairly demanding effort that’s clearly harder than an LT pace run.
Run short intervals at 5000m–10000m race pace. The goal is to gradually adapt your body to race pace.
Keeping one long run per week maintains at least a baseline level of aerobic capacity.
Step 3 — Race-Specific Phase
The race-specific phase is the final step before race day. Here’s what to focus on in this final stretch:
- Increase training near race pace to improve running economy
- Maintain, at minimum, the fitness built in the base and build phases
This phase is about layering in more training close to race pace. Here’s a sample training week if the 10K is your target race:
- Monday: Off
- Tuesday: 60-min easy jog + 6 strides
- Wednesday: T-pace run
- Thursday: 60-min easy jog
- Friday: Off
- Saturday: CV intervals
- Sunday: Easy long run (90 min)
CV intervals are longer interval efforts run at roughly 10000m race pace — a bit slower than the VO2max intervals used for 5000m training, with more reps or greater total volume.
If the 10000m is your goal, I’d also recommend racing a 3000m or 5000m as part of your training. Pushing yourself through one of those shorter races delivers a strong VO2max stimulus.

How to Taper Before Your Race
In the lead-up to your race, you reduce training volume to peak — this is called tapering.
A meta-analysis pooling multiple tapering studies found that a 2-week taper — cutting volume by 40–60% while maintaining intensity — was most effective, producing a statistically clear performance boost※4. In other words, you can cut volume substantially, but keeping some fast-paced work is what matters.
A large study of recreational runners found the same pattern: runners who followed a disciplined taper posted statistically significantly faster times than those who didn’t※5. Cutting volume can feel unsettling, but trust the evidence and commit to it.
Off the Track: Diet, Sleep, and Recovery
Outside of actual running, here are the three things I pay the most attention to:
- A regular eating and sleep schedule (no need for detailed nutrition tracking)
- Post-run stretching and foam rolling
- Tracking my body weight
For diet, I focus on a balanced intake of carbohydrates, protein, and fat.
That said, I still eat what I enjoy. Since I’m running a fair amount of volume, I remind myself that a slightly higher-calorie meal here and there is fine — keeping stress out of the equation matters too.
I make a point of getting at least 7 hours of sleep. I know a lot of you are too busy to prioritize sleep, but recovery matters just as much as training.
Body care needs at least some consistency too. To keep training injury-free, I’ve made post-run stretching and foam rolling for myofascial release a habit.
In fact, I recovered from pain at the top of my hamstring using exactly this kind of self-care.
I weigh myself every day. I’d recommend measuring regularly.
This isn’t about aggressive weight loss — I use it as a signal to check things like “Am I hydrated enough? Am I eating too little?”
Body weight is also closely tied to race performance. Generally speaking, lighter is faster.
Weighing yourself at the same time each day makes day-to-day comparisons meaningful. The best time to weigh in is right after waking up.
